Race Readiness

Practice

You must simulate race conditions in practice to get better at racing. This includes having a plan for a general warm-up, perhaps an event-specific warm-up, what to do if no warm-up pool or lanes are available during the meet, what your athletes need with them behind the blocks (goggles, a relay card (?), a cap (?), their suit tied (?), everything); all to get their minds focused and their bodies ready to race. In practice the swimmers can race against the clock, race against teammates, and/or race against the whole team. This is one of the basic advantages of being on a team, competitive cooperation. Swimmers can push each other to get better not only by lane talk and finishing their sets well, but by racing and competing against one another at practice to push all of the team to a higher level, and then be able to compete better as both a team and as individuals.

This article focuses on the basics of physical race readiness – it goes without saying that an appropriate race strategy, as well as any mental/psychological preparation, should be planned for and practiced as well. The way the below warm-ups are structured leads naturally to an increasing level of focus, so include strategy and mental prep within the warm-up as works best for your swimmers.

Warm-ups

Warm-ups should move from general swimming to specific skills and proceed from lower intensity to higher intensity. This goes equally for start-of-the-competition team warm-ups to specific individual or relay warm-ups. We establish a general team warm-up early in the competitive season that progresses as above to get our athletes energy systems on-line first (moving from aerobic to anaerobic) and then bring their nervous-systems on-line once they are fully warmed-up (starts, short full speed sprints, etc). A set warm-up routine allows the swimmers to individually tailor their efforts in order to be race ready, whether adjusting efforts within the team warm-up, adding extra efforts at the end of team warm-ups, and allowing for any specific pre-race warm-ups.

Our base warm-up is as follows:

A. 10 min aerobic swim (HR 25 +/- for 10 second count)

B. 6 x 100 choice on 1:45, last 2 100’s build to sprint

C. 3 x (4 x 25 sprint choice on :40, 1 x 50 easy on 1:20)

D. Starts with 15 to 25 yard sprints

E. Additional swimming (pace?), turns, relay starts, etc

This simple plan allows us to easily make adjustments for time available and allows each swimmer the ability to find what works best for them to be race ready individually within our team warm-up structure. Some athletes may need more volume and/or more intensity, and this can be adjusted once a basic team warm-up is in place and well practiced.

If by chance there is no warm-up pool available during a competition, any type of whole-body deck-based dryland for 10 to 15 minutes +/- can be helpful for specific race preparation, especially if there is a significant break between team warm-ups in the pool and a specific race. Just as with the swim warm-up, steady efforts at a lower intensity shift to shorter efforts at a higher intensity. We use the deck-based warm-up that follows as needed, and practice this warm-up at swim practice, at dryland, and at early-season meets so that each swimmer can find (and then use) what works best for them to be race ready.

Deck Warm-up Example

3 to 5 x 15 Squat-Thrusts :30 rest +/- between

then,

3 to 5 x 5 Clap Push-ups or 10 fast Push-ups :30 rest +/- between

then,

3 to 5 x 3 Full Jumps :30 rest +/- between

This example is simple, easy to do, and easy to practice. The above deck warm-up would take about 12 to 15 minutes to complete, so if you want to be behind the block and ready to go 5 minutes +/- prior to your race, you’d want to start this about 20 to 25 minutes out from the projected race start time.

Many times I have my athletes do some of the above after a specific swim warm-up even when there is a dedicated warm-up pool. Fast, powerful, explosive movements fire up your nervous system and get you ready to compete. Again – this should be something learned at practice!

Behind the Blocks

Assuming you have done both a general and a specific warm-up for your race, the last 5 minutes +/- behind the blocks should be race prep time for the individual swimmer. Different athletes get prepared for races in different ways – some joke around, some zone out, some become mildly excited, some hyper-excited, etc. What works best for one swimmer may not work for their teammates – and they will never know what works best for them unless they experiment at practice! One thing I try to have sprinters do (from 200m and down) is to get their nervous system completely fired up by slapping themselves – arms, legs, back, chest (or doing “percussive” massage – which is a fancier, Eastern-Block way of saying “slapping”). This should be done just prior to racing – like one minute or less prior to your race, maybe even up on the blocks. Another easy way to get the nervous system firing is to grab the block hard when given the “Take your mark” command, and be sure that this does not interfere with start mechanics by – yet again – practicing this.

Practice (again!)

This brings us full-circle back to practice. Practice racing. Practice sprinting. Practice general and specific warm-ups. Practice deck warm-ups just-in-case. Practice being prepared behind the blocks. Practice nervous system activation. Know what works for you before your major competitions and then practice these things.

Preparing for Championships through Taper

Now is the time of year when everything counts. Hopefully, your swimmers have trained well and if they haven’t well then last call.

Taper time is a well thought out process of preparing your swimmers for championships.  Taper means QUALITY work and QUALITY recovery just to begin.   Race Pace, Variable Speed swimming and kicking, Understanding the process of resting legs, etc are huge components of this 7-week preparation. This is the time of the year to emphasize exact race pace speed needed for the big swim.

I have included a few videos to help you through the process. Heart rate is a great tool to establish what your swimmer needs. Tarzan is used to spark the nervous system and work the fast twitch muscles of the whole body as well as Overspeed work.

This process and all information is spelled out on the weekly outlines included in the Faster Swimming 23 and 14-week books. The 23 and 14-week book include the exact swim and dryland workouts throughout the taper process.

Weight Lifting During Taper

Coaches – please remember when the core of your training is aerobic you don’t need to lift with an aerobic agenda. Your swimmers are raising their heart rate a lot more than you think while lifting so just lift for speed and strength. Make sure that your swimmers maintain flexibility after lifting. Stretching after any lifting will increase blood flow which aids in recovery. Your swimmers must remain flexible in swimming and maintain your full range of motion.

Always lift your larger muscle groups first when organizing your work-out routine. Basic Guideline: Day 1 Back with biceps and one leg exercise and 15 minutes of ab work. Day 2 Chest with triceps, finish with legs. Take one or two days off or do Legs and Abs on the third day and not with day 1 or 2. Remember that you don’t have to be sore to increase your power and that definitely hinders speed.

Example of how to work thru set (chest exercise):

Let’s say you begin doing flat bench warm-up with 135 lbs. Begin with 2-3 sets warm-up with this weight doing +/- 8 reps, now let’s begin. As you increase your weight you must maintain the speed of each lift, for example, if you increase your weight to 155 lbs and did 5 reps total and 4 of them maintained speed and you struggled with the 5th rep you should have stopped at 4 reps. Now increase the weight and try for 2-3 reps maintaining your speed. Remember that we are training you for power and speed, working your fast twitch muscles. If you are more of a distance swimmer this will only help your training.

Lifting is cross training and is essential for full body strength, power, and speed. It is old school to lift aerobically if you train 2-6 hours a day aerobically in the pool. You eventually reach an aerobic threshold and then the rest of your training is useless. An example of aerobic lifting would be 3-5 sets with 10-15 reps or circuit training where you spend 30 seconds or more at stations, sound familiar? That type of training has a purpose but not when you are getting your aerobic training from swimming, maybe pre-season for starts.

Make sure your athletes aren’t starting preseason training for another sport when you are trying to taper them for Championships. The only time to really worry about cross training will be when you are resting for a meet or in the taper phase or your season for the season end championships. Example, don’t start running during a taper especially if you are in conditioning phase of another sport or throwing if you are in softball or baseball. Things to consider as they will impact your swimming performance greatly. Start other sports after championships.

Understanding how to rest legs through weight training and kicking is key to performance!

Distance swimmers gain from lifting for speed and power. When training for the mile your coach is preparing you in the pool. Lifting as prescribed is a great form of cross-training that will not only help power and speed but help in recovery from all the slow twitch muscle work.

There is a local team that over-trains swimmers and forces bad weightlifting mechanics upon its swimmers. I was asking them about their weight lifting program and he told me that they push multiple reps to ultimate failure. Does any coach even old school, train that way? HOPE NOT! Do coaches ever give hard swim sets where swimmers don’t finish to the wall and complete the set? Do your swimmers ever pass out or sink to the bottom? Then why would you train that way in the weight room?

Each person has a certain muscle make-up that helps pre-determine success for particular events and if a coach doesn’t try to recognize individual differences then true success or full potential will never be known. In short, there are fast twitch and slow twitch muscles in everyone and each person has a different percentage of each. The hard part on coaching is trying to recognize the tendencies. Long distance training or over yardage will reinforce the slow twitch muscles and slow down the fast twitch fibers of that swimmer and the swimmer that is predisposed slow twitch will reach his or her full potential. Weight training correctly will help maintain the fast twitch fibers thru-out this type of program. Remember there is no need to lift aerobically as you are getting all you need and more in practice. There is an aerobic threshold for each swimmer and program that each coach needs to recognize for each training group. What is that yardage number is yet to be determined and hasn’t been studied enough yet? Once this yardage figure is reached the remainder of practice aerobically is useless. I would place the figure to be around 7,500 +/- yards per work-out. Once a swimmer is in aerobic shape and this can be determined by max heart rate sets based on time after the set is complete for a full recovery. The faster the recovery to resting heart rate the better shape the swimmer is in aerobically. The heart rate set must be completed using a set that is a slow build in speed that utilizes slow twitch fibers as they recover faster due to their size and energy demands on the body. Now if a swimmer is predisposed to fast twitch you may begin his or her training. I have developed a 9-week weightlifting program that would start during the finish phase of getting swimmers in shape aerobically and continue thru the sprint phase of training or as some prefer to say the beginning of taper and finish with a 4-week speed work taper that all finishes with the championship meet. You must have some sort of speed work in every practice even if it for 10 minutes at the end of each practice or trailing warm-up. You can’t let the fast twitch of any swimmer to be detrained at any phase of your season.

Coaches please remember the key ingredient to this whole program is based on training swimmers for the exact event. Most coaches still believe that training swimmers for the mile will prepare you for the 500. I believe that training swimmers for the mile will prepare them for the mile and hurt the speed needed for the 500. I said speed for the 500 and speed and power are part of each event. Training for the 50, 100 and 200’s take more speed and power but it one of the important components of training after a swimmer is in shape aerobically. Please remember that while you are in the aerobic phase of training that speed work must always be worked in the work-out and the basis for your lifting program.

The 10 Principles of Athletic Success

There are many, maybe even countless, methods to achieve athletic success. However, the principles of athletic success are few. Said another way, by someone much smarter than I – “Methods are many, principles are few; methods always change, principles never do.” Follow the principles listed below throughout your athletic career and find success. I suppose you could argue that the base messages apply to your entire life… go figure.

1. Have a Purpose.

This can encompass a lot – a purpose for your set, your workout, your training week, your sport, even a purpose for your life! In sport it really boils down to being both physically and mentally present at training (completing your training with purpose), and to having goals (your purpose for being there!). Have a purpose, both in your training and for your training.

2. Follow a Plan.

You should have a plan for your season, your month, your week, your next competition. Having a purpose with no plan is just beating your head against a wall. If you are on a team, planning is mostly the coach’s job, if you are on your own – this is your job. The concept of Progressive Overload should be included in your plan, as regular progress should be a result of your training. You should have a plan in place to address Strength and Conditioning for pre-, post-, in- and off-season, as well.

3. Work Hard.

If you need me to define effort for you, you are in trouble! Full efforts are the key to successful training.  Along with hard work, you must include smart work: or working on what matters. This all circles back to having a purpose and having a plan. Hard work does not mean all-out effort all of the time either, but working as hard as a rep, set, workout, or season requires. Racing is ALWAYS 100% effort. Always.

4. Be Consistent.

You should be at training. You should have a plan that you follow 90% + of the time, and you should work hard with your purpose in mind. You should eat well 90% + of the time, and you should get 8 hours or more of sleep per night 90% + of the time. Persevere. Motivation follows action, so be consistent in your actions. If you follow the 1st 3 principals consistently you will be ahead of 99% of your competition.

5. Display Adaptability.

Stated simply – find an answer, not an excuse. Make it work – no matter what the circumstance, no matter what the obstacle, you can usually find a way around it. If something comes up that you can’t figure out for yourself, ask for help. A good coach is indispensable in this type of situation.

6. Be Prepared.

Just like the Boy Scout’s motto – solid preparation will lead to an increased chance of you achieving your goals. Superior preparation wins most often. Plan and prepare for things in advance so that you will have what you need when you need it. This goes for training, food, and sleep (the big 3). Make a list and check items off if you are uneasy or unsure about what you need. This goes double for competitions – use a list to pack and prepare well ahead of time.

7. Competitive Cooperation

Do something EACH DAY that you have never done before. Challenge your teammates to do the same – challenge each other regularly.  This is the type of teamwork that makes good teams great!  Work harder, prepare better, beat last week’s time/sets/reps/weights, etc. Do this for your self each day (attitude) and it will carry over to your training partners, team, and environment (atmosphere).

8. Control Your Attitude and Atmosphere.

Strive to have a positive and realistic outlook. Do not tolerate complacency or apathy in yourself or in your teammates. Pay attention and be respectful. Do not use the words “can’t” or “too”… they foster mental weakness. Your attitude is under your control – so control it to your advantage. Training atmosphere plays a HUGE role in your success – your team should be there to support you, and you to support them. If you are training solo or have a poor training atmosphere – change! Join a team, join a better team, or create a better team if need be.

9. Be a Leader and a Follower.

There will be times when you need to assert yourself and there will be times when you need to take a step back and let someone else take the reigns. Learn to foster both mindsets so that you can take control when needed, and so that you can follow and support others when needed. This applies directly to controlling your attitude and atmosphere from above.

10. No Limits.

World Records are broken regularly – only because someone thinks they can do so and then acts on this belief. Bruce Lee spoke of limits much better than I can, so here’s his quote:

If you always put limits on yourself and the things you can do, physical or anything, you might as well be dead. It will spread into your work, your morality, your entire being. There are no limits, only plateaus. But then you must not stay there. You must go beyond them. If it kills you, it kills you.

So there you have it – The 10 Principals of Athletic Success. Post this list in an obvious place – your gym bag, your training facility, or even the wall of your room – to remind yourself of the principals of athletic success.

Even More on Mechanics

MECHANICS:

There are five categories and I am going to elaborate on #4 Momentum as it could be the most important to understand. The others are talked about in the Coaches Guide.

  1. Back of the hand mechanics with “arm and hand” as one-paddle.
  2. The catch and finish of each stroke.
  3. Body position and reducing drag
  4. Momentum
  5. Timing and rhythm during the breathing and stroke.

Momentum

WHY SWIM ON TOP OF THE WATER WHEN THE FASTEST PART IS UNDERWATER?

Momentum, Momentum, Momentum

“When an external force acts upon a body, it changes its momentum; however, when no external force acts, the momentum of the body does not change, a fact which is incorporated in the principle of ‘the conservation of momentum’. Therefore, momentum has come to be known as the force of motion that a moving body acquires in continuing its motion by virtue of inertia.” If you can understand this concept then you will be a very happy swimmer.

Maintaining a proper streamline and being able to time your breakout into your swimming is key to fast swimming. If you ever do anything underwater and feel yourself slow down then you have lost momentum. Momentum will be different for each athlete based on body type, flexibility and skill level. What and how you do your underwater mechanics and how you breakout into your swimming all effects momentum.

Streamlined position:

The hands should be crossed hand over hand, some people teach a crossover grab. The biceps should be pressed upon the ears with the shoulders and chest stretched out as much as possible. The head will not be tucked chin to chest but in the same position it would be in as if you were walking. The midsection and hips will be in line with the thighs and feet following directly behind. The legs must be in the same plane as the hips thus reducing drag. This is the basic streamline (spike). Hands, Head, Hips and Heels in line. Once this has been achieved you may begin your breakout by starting your first stroke. Judging the depth of the water is essential for a good breakout by maintaining momentum.

Breaststroke underwater pull:

Upon entry to the water or after achieving a spike off of the wall, the body must be in a streamlined position. The key to the underwater pull will be to keep the head in the spike position. The body will go the direction that the head is tilted thus creating or eliminating drag and distance to be traveled. The hands will separate slightly, no wider than the shoulders. This is where the pull begins. The catch of the pull is very important for efficiency and power. The pull begins and ends along the line of the body, keeping the back of the hand facing forward and the “arm and hand” as one-paddle. When finishing the underwater pull by pointing the fingers to the toes the hands are recovered under the body as tight and close as possible thus decreasing drag.

As of fall 2005 you are now allowed one fly kick down with the recovery of the fly kick (up), starting the recovery phase of the breast kick. You may begin your one fly kick down at the start of the underwater pull and should complete it with the finish of the arms of the underwater pull. Doing the fly kick before or after the arm phase of the pullout will not help maintain and utilize momentum and needs to be completed during the arm phase. During the recovery stage of the pull the kick is initiated and controlled behind the hips in a streamlined position. Don’t bring the knees up under the stomach or out wider than the hips. The arms are straightened out into a tight spike while the kick is being completed. The swimmer must take a breath during the onset of the second pull and begin swimming. Each stage of the underwater pullout is initiated before the loss of momentum. If a swimmer slows down in the water before starting the next phase of the pullout then they have waited too long.

SPEED IS MAINTAINED AND CREATED BY THE LEGS

LEARNING HOW AND WHEN TO TAKE A BREATH DURING A RACE IS VERY IMPORTANT.

A swimmer can blow a race by not breathing enough or too much at the beginning of a race. This is a fact that the spectator or parent would never know and the finger is usually directed at training when a swimmer doesn’t succeed because of this very simple but an often made mistake. The biggest momentum killer for all strokes is the transition from the underwater swimming to the actual swimming on top of the water. Swimmers and coaches do not spend enough time on this aspect of swimming. This is major especially when a swimmer comes off a wall in an un-streamlined position, not kicking, then deciding to breakout of the water too deep and deciding to breath first thing.

Sound familiar?

Use each wall in practice to break your bad habits. The fastest part of swimming is underwater when done correctly. Why do you think the 15 meter rule, and original rules of breaststroke were made?

BACKSTROKE:

A slow down in timing with improper body position will kill momentum. Keeping the head back, controlling the breathing and maintaining the speed of the kick will help maintain momentum. Increasing stroke count through (each lap) your swims will help maintain momentum.

BREASTSTROKE:

Momentum is lost when a swimmer loses control of body position. Speed is in the kick. Swimmers must remember to never let the time between the finish of a kick and start of the next kick get slower. The time between the finish and start of the kick can tell the story of timing. A constant pace must be maintained at this part of the swim whether it is faster for sprints or slightly slower for other swims. You must control the timing of the kick while maintaining proper mechanics of the pull.

FREESTYLE:

Breathing, head position, finish of stroke while maintaining a constant kick will all affect momentum. Learning how to maintain these mechanics during the race will greatly affect the finish of the race and momentum.

BUTTERFLY:

Momentum is lost when the speed of the kick slows. A non-kick, slow kick or bad timing will only make all the other mechanics worse. Timing is key to proper mechanics and momentum.

All Swimmers Need…

  • To feel comfortable in the water.
  • To know stroke counts (per lap) for all strokes.
  • To understand timing of all strokes.
  • To have excellent walls and turns.
  • To practice with proper stroke mechanics.

A swimmer also needs experience racing and that takes, a long time and hundreds of races for mechanics and strategies of each race to sink in, not to mention the pain factor. When in pain, how well do you think about what you should really be doing? Most swimmers worry about breathing and finishing the race first, especially as they are learning.

Let’s use the 50 freestyle to continue our “all swimmers need”

  • A quick start with proper form remembering to use legs more than the upper body to get off the block.
  • To enter the water in a streamlined position and maintaining this position during the breakout.
  • To maintain a streamlined position off of the dive while enabling either a proper fly kick or free kick through the first two strokes of the race (breakout). Being able to know where you are in the water so not to stop the momentum from your dive and underwater kick into your breakout.
  • To maintain a sprint kick even while breathing.
  • Knowing when to breathe (timing) while at the same time preparing for the turn, after judging the wall correctly in warm-ups.
  • To complete a proper turn.
  • A proper streamlined position off the wall of the turn with a proper breakout, while getting past the flags.
  • To finish the race without losing momentum. Proper judging of the wall is where it is won or lost provided, that is, the swimmer has not succumbed to the pain. You must judge the wall in warm-ups.
  • Not to breath at the end of a swim, while maintaining a sprint kick, while holding together proper stroke mechanics, not to mention sprinting the entire race since it is only a 50…

There are tons to know, swimming takes brains, retention, and motivation. Just try to handle it one thought at a time. Try to remember this as a coach and especially a parent. When you say something to your swimmer like, “how did you miss that turn?” Try to remember all that goes into racing.

Extra Sleep Improves Athletic Performance

Participants in this ongoing study were five healthy students on the Stanford University men’s and women’s swimming teams. For the first two weeks of the study, the students maintained their usual sleep-wake pattern. The athletes then extended their sleep to 10 hours per day for six to seven weeks.

Athletic performance was assessed after each regularly scheduled swim practice. After obtaining extra sleep, athletes swam a 15-meter meter sprint 0.51 seconds faster, reacted 0.15 seconds quicker off the blocks, improved turn time by 0.10 seconds and increased kick strokes by 5.0 kicks.

“These results begin to elucidate the importance of sleep on athletic performance and, more specifically, how sleep is a significant factor in achieving peak athletic performance,” said lead author Cheri Mah of the Stanford Sleep Disorders Clinic and Research Laboratory. “While this study focuses specifically on collegiate swimmers, it agrees with data from my other studies of different sports and suggests that athletes across all sports can greatly benefit from extra sleep and gain the additional competitive edge to perform at their highest level.”

The study also monitored daytime sleepiness and weekly changes in mood. Daytime sleepiness decreased significantly with extra sleep, while mood improvements related to getting extra sleep included higher ratings of vigor and lower ratings of fatigue.

“Typically, many athletes accumulate a large sleep debt by not obtaining their individual sleep requirement each night, which can have detrimental effects on cognitive function, mood, and reaction time,” said Mah. “These negative effects can be minimized or eliminated by prioritizing sleep in general and, more specifically, obtaining extra sleep to reduce one’s sleep debt.”

Mah and colleagues reported similar results in a previous study of six players on the Stanford men’s basketball team. Performance measures such as sprint times and free-throw shooting improved after extra sleep, as did ratings of mood and alertness. The research abstract was presented at SLEEP 2007 in Minneapolis, Minn.

Over the years Mah also has worked with the football, tennis, golf, cross country, and track and field teams at Stanford. Now she hopes to expand the project to work with athletes at other colleges, as well as professional athletes who are seeking a unique competitive advantage.

“It is interesting to note that many of the athletes in the various sports I have worked with, including the swimmers in this study, have set multiple new personal records and season best times, as well as broken long-standing Stanford and American records while participating in this study,” she said.

According to Mah, coaches at Stanford have been paying close attention to their athletes’ involvement in the ongoing study.

“Many of the Stanford coaches are definitely more aware of the importance of sleep,” she said. “Coaches have even started to make changes to their practice and traveling schedules to allow for proper sleep habits. For many athletes and coaches, this study was the first time they truly understood how large of an impact sleep can have on their performance and results.”

Mah offers these tips to help athletes improve their performance by maximizing their sleep:

  • Make sleep a part of your regular training regimen.
  • Extend nightly sleep for several weeks to reduce your sleep debt before competition.
  • Maintain a low sleep debt by obtaining a sufficient amount of nightly sleep (seven to eight hours for adults, nine or more hours for teens and young adults).
  • Keep a regular sleep-wake schedule, going to bed and waking up at the same times every day.
  • Take brief naps to obtain additional sleep during the day, especially if drowsy.

Tapering for Your Event

The athlete must be in aerobic shape and strong before you start fine-tuning or “taper”. Tapering needs more attention and understanding in our sport.

What is the most important part of the season to you? Aerobic phase, anaerobic training, weights, deck based dryland and kicking? The truth is, they all are essential and coaches/swimmers need a plan.

What does tapering mean to you?

Tapering is not just resting your body for the big event. It is fine-tuning it for optimal performance. Athletes must be able to practice at a high caliber to perform to expectations. Athletes must be their strongest, sharpest and most focused before taper meet(s). Athletes need to take responsibility for training,

“I missed my taper” or “coach didn’t taper me correctly” are just excuses…

To taper correctly your athletes must have goals and the goals must drive training. You must understand recovery and muscle development of athletes and have the flexibility to individualize for a specific athlete and his/her events.

Understanding how athletes respond to different types of training based on slow, medium and fast twitch muscle fibers helps individualize training. Training slowly doesn’t help the athlete who has fast twitch predisposition and resting doesn’t produce optimal performance.

Taper is an in-depth process that is a whole lot more than dropping yardage the last few weeks and adding sprints. Most coaches use weight training to cross train and prevent injury then stop weights 2-4 weeks out from championships. The athletes must continue to lift throughout taper in order to achieve strength gains, which coincide with speed and power necessary to perform at meets. If you cross train during the season you must taper the cross training to optimize performance.

Kicking is more important than ever. Since the legs are slow to recover and are the hardest to get in shape, make sure you always write sets and workouts that alternate upper body and lower body. This is a great way to include active recovery in every workout.

Preparing your athlete to compete at race pace (goal speed) must always be emphasized, “always”. You must create goal speed so your athletes are 100% prepared to achieve.

You can still decrease yardage and maintain/increase aerobic capacity during taper. When done correctly an athlete will be prepared for multiple championship meets. One way to increase aerobic capacity is to monitor heart rates. Heart rate is essential to monitor to adjust the athletes training and recovery needs.

Don’t forget about reaction time training which involves mental focus and increased muscular reaction. Incorporate appropriate drills for focus and quickness.

The athlete must believe in what they are doing so engage and educate them every step of the way. They must be able to give you feedback about how their bodies are feeling and how well they are recovering to adjust workouts. They must also be mature enough to handle proper feedback.

Optimal training = Optimal performance.

The taper outline details yardage demands for distance, mid-distance, and sprinters. It explains when to train tarzan with drills, overspeed, race pace, recovery, starts, and turns. It details when to use variable speed swimming and kicking while detailing intensity and exact distances to be trained. One of the most important aspects of training is alternating upper and lower body, which is built in active recovery, is built into the taper.

Grand Prix Meets

Coaches I feel we need to voice our opinions about a few issues at the Grand Prix meets.

I was recently at the Indy Grand Prix meet in March.  As some of you know they have capped the meets at 700 swimmers. One of the Grand Prix meets closed in hours.  The B flight was very small at Indy and could have been expanded by allowing more into the meet. Spring Juniors Nationals can run a quality meet with almost double the swimmers…

Capping the meet at 700 swimmers has had a ripple effect for the meet.

1. Coaches are signing swimmers up for the meet in advance and deciding whether to attend later.

2. There were over an hour of scratches each day and a lot of no shows in the meet.  This affects the posted meet timelines as well as hurting swimmers who get closed out of the meet.

I feel we need to address space in warm ups especially at National Level meets Sectionals, Grand Prix, Juniors, etc.

Swimmers and Coaches work all year preparing and tapering for a great meet just to attend these meets and compromise proper warm up space.

To provide proper warm up space do we have schedule meets differently or have scheduled breaks during the meet.  I am sure many of you have thoughts on how to handle space issues so please share your ideas.

The Number One Problem Facing Swimming

I feel the culture of quick gratification and instant success is the main thing coaches have to learn to coach around is the number one problem facing the sport.

We can outsmart the younger generation by creating daily, weekly and more creative test sets that helps the young athlete feel good about their efforts.

Demanding more quality in shorter practices, more dryland workouts while keeping in mind that we might have to coddle this generation a bit. If that is what it takes then do it. You can slowly teach that long-term hard work equals success.

Teach swimmers what to expect every step of the way because their understanding of physical and mental progressions can only help.

Explain the yearly, seasonal and daily outlines of training.  Explain the cycles of muscular breakdown, recovery and strength gains. As we know it is a lot more than a few days of hard work before a meet. Younger swimmers and High School swimmers actually believe that if they have a few good practices they should see results. Teach them athletics are not the same as academics, you can’t cram for a meet.

Train boys and girls differently. Basic generalizations:

Girls can practice longer and harder mentally and physically but are a lot harder to coach at meets.

Boys need to know the whole set and in advance. Let them know exactly what effort you expect for each part of the set or practice.

Boys are a lot easier to coach at meets.

I am currently going through all of this again as I am building a new program and developing a culture for swimming in this community.

We have to work with what we are given so do your best. Make every workout and set as different as possible. Faster Swimming workouts are developed with all of this in mind.
